Crustless Keto Breakfast Quiche

Is keto all about eggs, bacon and cheese? Not at all! Saturated fats, monounsaturated fats (MUFA) and omega-3 fatty acids - all should be a part of every healthy low-carb diet. Typically, people who follow the ketogenic diet tend to get plenty of saturated fats and not enough heart-healthy MUFA and omega 3s.

I see so many people who only focus on their macros and I cannot emphasise this enough: When it comes to the ketogenic diet, micronutrient density and food quality matter, more than keeping your carbs ultra low.

Foods like extra virgin olive oil, fatty fish and non-starchy vegetables - which are abundant in the Mediterranean diet - are beneficial and play an important role in weight loss and overall wellbeing.

This week I had the opportunity to review a great book by Robert Santos-Prowse, The Ketogenic Mediterranean Diet. Robert is a clinical dietitian-nutritionist who writes about nutrition science and food politics and why both of them matter in our everyday lives.

His book emphasises the importance of healthy fats and combines two diets: the ketogenic diet and the Mediterranean diet - the dietary approach I personally tend to follow on most days.

The ketogenic diet is explained in simple terms, all backed up by research and without unnecessary pseudo-science. The book also offers a few simple and easy to follow recipes, one of which I'm sharing with you today!

Crustless Keto Mini Quiches

These crustless mini quiches are so quick and easy to prepare. Eat warm straight from the oven and then store the rest in the fridge and you've got breakfast covered for several days.

They take less than 30 minutes to prepare and are the perfect on-the-go meal. I like my veggies so I doubled the amount of broccoli!

Preparation time
Hands-on:    10 minutes
Overall:     30 minutes
Nutritional values (per serving, 3 quiches)
Total Carbs 3.8 grams
Fiber 0.8 grams
Net Carbs 3 grams
Protein 19.4 grams
Fat 33.9 grams
of which Saturated 18.8 grams
Energy 402 kcal
Magnesium 30 mg (8% RDA)
Potassium 279 mg (14% EMR)

Macronutrient ratio: Calories from carbs (3%), protein (20%), fat (77%)

Ingredients (makes 4 servings/ 12 mini quiches)
  • 2 tbsp healthy cooking fat (30 g/ 1.1 oz) - I used ghee
  • 1 ¼ cups chopped broccoli (114 g/ 4 oz)
  • 2 tbsp freshly chopped parsley
  • 6 large eggs
  • ½ cup grated Parmesan cheese (45 g/ 1.6 oz)
  • ½ tsp salt (I like pink Himalayan)
  • ¼ tsp black pepper
  • ½ cup heavy whipping cream (120 ml/ 4 fl oz)
  • ½ cup grated Swiss cheese (60 g/ 2.1 oz) - I used Gruyere
  • Optional: serve with avocado and Sriracha sauce (I used homemade Sriracha)
Instructions
  1. Preheat the oven to 175 C/ 350 F. Chop the broccoli and grate the cheese.
  2. Whisk the eggs with Parmesan, salt, pepper and cream.
  3. Coat a 12-cup muffin tin with ghee. Scatter broccoli and parsley over the bottom of each cup.
  4. Evenly distribute the egg mixture ... ... into each cup of the muffin tray (I used a ½ measuring cup).
  5. Top each with some grated Swiss cheese.
  6. Place in the oven and bake until the quiches are browned and puffed on top, for 20-30 minutes, rotating the tray half way through (I baked mine for 20 minutes).
  7. Remove from the oven and place on a cooling rack to let them cool for a few minutes. Eat immediately, or store in the fridge for up to 5 days.

Pull-Apart Keto Pizza Bread

This easy to prepare pull-apart pizza bread makes a great keto appetiser or side dish. I used chorizo and grated mozzarella but you can add bacon, grated cheddar or Swiss cheese, olives or even sun dried tomatoes. Your imagination is the only limit to what you can come up with!

If you can eat nuts but are dairy-free, try my Ultimate Keto Bun recipe for the bread base, and add your favourite toppings.

Preparation time
Hands-on:    15 minutes
Overall:     45 minutes
Nutritional values (per serving)
Total Carbs 6 grams
Fiber 4 grams

Ingredients (makes 12 servings/ buns) Wet ingredients:
  • ½ cup homemade Marinara sauce (120 g/ 4.2 oz)
  • 4 large egg whites
  • ½ cup water, lukewarm (120 ml/ 4 fl oz)
  • 1 tsp ghee or duck fat for greasing
Dry ingredients:

Note: Instead of 1 tsp cream of tartar + ½ tsp baking soda, you can use 2 tsp of gluten-free baking powder.

Topping:
  • 120 g diced Spanish chorizo or pepperoni (4.2 oz)
  • 1 cup shredded mozzarella cheese (113 g/ 4 oz)
  • Optional: leftover Marinara sauce for topping/ dipping
Instructions
  1. Prepare the marinara sauce by following this recipe. You will need ½ cup for the bread (any leftover marinara can be used as a dip or stored in the fridge for up to 2 weeks).
  2. Preheat the oven to 175 C/ 350 F. In a bowl, mix ½ cup of marinara sauce, egg whites and water.
  3. Dice the chorizo into small pieces (up to 1 cm/ ½-inch each) and set aside.
  4. In a bowl or a mixer, combine all the dry ingredients: sesame flour, flax meal, parmesan cheese, psyllium powder, cream of tartar, baking soda and salt.
  5. Grease a medium cast iron skillet (25 cm/ 10-inch) and heat over a medium heat.
  6. Pour the marinara mixture into the bowl, process for a few seconds, and then add the diced chorizo.
  7. Using your hands, make round 12 buns (about 60 g/ 2 oz each), and place in the preheated skillet. Transfer into the oven and bake for 25-30 minutes.
  8. Top with grated mozzarella cheese and return to the oven for another 5 minutes, or until the cheese is melted and crisped up.
  9. When done, remove from the oven and let the bread cool down for 5 minutes. Optionally, serve with the remaining marinara sauce. To prevent the bread from getting moist, don't leave it in the skillet. Instead, place on a cooling rack.
    To store, let it cool down and refrigerate for up to 3 days, or freeze for up to 6 months.

These can actually be kept int he fridge for a few days after they’re cooked for a quick meal to go! Much healthier then take out and convenient! The kids will love these too!

Healthy Keto Almond Biscotti

I'm excited to introduce the very talented writer and photographer Naomi who will be joining me, Jo and Lauren to create and share even more tasty keto recipes every week. Say hi to Naomi! :-)

I love biscotti. I mean, really love biscotti. I’m a crunchy biscuit kind of girl as opposed to a soft cookie, so biscotti are just about the best thing ever.

I don’t dunk them though, that’s just crazy! Is it just me, or is the world firmly separated into two camps, the dunkers and the non-dunkers? I’m firmly in the non-dunkers camp.

But. If you are a dunker, you’ll be happy to know that these biscotti hold up well to immersion in your cup of choice.

These are traditional biscotti with whole almonds scattered throughout. Don’t you just love those pretty little circles in your biscuit? The addition of nutmeg and vanilla gives them an unexpected little twist.

And less than 2 grams of carbs each, you can have more than one!

Preparation time
Hands-on:    15 minutes
Overall:     1 hour 15 minutes
Nutritional values (per serving)
Total Carbs 3.2 grams
Fiber 1.6 grams
Net Carbs 1.6 grams
Protein 3.6 grams
Fat 9.7 grams
of which Saturated 1.9 grams
Energy 108 kcal
Magnesium 39 mg (10% RDA)
Potassium 104 mg (5% EMR)

Macronutrient ratio: Calories from carbs (6%), protein (13%), fat (81%)

Ingredients (makes 24 slices) Instructions
  1. Pre-heat oven to 160 C/ 320 F. Mix dry ingredients: almond flour, sweetener, baking powder, xantham gum, spices and almonds together in large bowl. Melt butter and add butter and beaten eggs to mixture. Mix well until a dough forms.
  2. Line a baking tray with baking paper. Form the dough into a low, wide log shape. The dough is a bit sticky, so I dusted my hands with coconut flour to do this comfortably. Bake for approx. 45 minutes or until loaf is browned on the outside and firm in the centre. Remove from oven and let cool.
  3. Once cold, slice the loaf into slices about 5 mm thick.
    Please note: using almond meal instead of wheat flour results in a crumblier consistency and the addition of whole almonds can make this slicing tricky. If your loaf is refusing to slice and is very crumbly, I recommend allowing it to sit out overnight and go slightly stale. This will not affect the finished quality, but will greatly enhance the slice-ability of the loaf.
  4. Pre-heat oven to 120 C/ 250 F. Lay the slices very carefully in a flat layer on one or two lined baking trays. Toast for 15-20 minutes each side.
  5. Turn oven off, prop oven door open using a wooden spoon and let biscotti cool in oven until crisp. Store in an airtight jar.

Today I'm sharing a video recipe of one of the most popular meals from the KetoDiet App and my 4-Week KetoDiet Primal Diet Plan: Breakfast Sausage & Guac Stacks.

Keto eating doesn't have to be complicated and this meal proves that you can eat healthy even when you're busy. These sausage & guac stacks feature my favourite breakfast ingredients: avocado, eggs and sausage. They're easy to prepare and take less than 15 minutes.

Ingredients (makes 2 servings) Quick Guacamole:
  • 1 medium avocado (150 g/ 5.3 oz)
  • ½ small white or yellow onion, chopped (35 g/ 1.2 oz)
  • 2 tbsp fresh lime juice (30 ml/ 1 fl oz)
  • salt and pepper to taste
Stacks:
  • ghee for frying (about 1-2 tbsp)
  • 170 g gluten-free (Italian) sausage meat (6 oz)
  • 2 large eggs
  • salt and pepper to taste

Note: Most of the cooking fat is not included in the nutrition facts as you will only use it for cooking (most of it remains in the skillet).

Instructions
  1. Prepare the quick guacamole. Halve the avocado and scoop into a bowl. Add the lime juice, salt and pepper. Mash using a fork and set aside.
  2. Heat a pan greased with half of the ghee over a medium heat. Using your hands, create small patties from the sausage meat. Place on the pan and cook undisturbed for 2-3 minutes. Flip on the other side and cook for 1-2 more minutes and set aside.
  3. Grease the pan with the remaining ghee and crack in the eggs. Cook until the egg whites are cooked through and the egg yolks are still runny. If you use an egg mold like this one, make sure to lower the heat, as it will take longer to cook through.
  4. When done, top each patty with the prepared guacamole and fried egg. Season with salt and pepper to taste and eat immediately.
    Meal-prep tip: You can prepare the guacamole and fry the sausage patties in advance and keep in an airtight container for up to 3 days. Serve with fried or poached egg.

Sugar-Free Red, White and Blue Popsicles

I will still be active and sharing my own recipes (I'm aiming for 1-2 per week, including video recipes). This week I'm sharing a recipe I created for all my American readers! These patriotic popsicles are the perfect keto dessert for the upcoming Fourth of July celebrations. They are ideal for those watching their calorie intake - there's less than 100 calories per popsicle!

This treat contains dairy but you can make it dairy-free by substituting the cream cheese and heavy whipping cream with coconut cream and coconut milk.

Ingredients (makes 10 popsicles) Red layer:
  • 1 ¾ cups strawberries, fresh or frozen and thawed (252 g/ 8.9 oz)
  • ¼ cup water (60 ml/ 2 fl oz)
  • Optional: 15-20 drops liquid stevia
White layer: Blue layer:
  • 1 ½ cup blueberries, fresh or frozen (188 g/ 6.6 oz) - wild blueberries contain fewer carbs
  • 2 tbsp fresh lemon juice (30 ml/ 1 fl oz)
  • 15-20 drops liquid stevia
Instructions
  1. Start by preparing the red layer. Place the strawberries with ¼ cup (60 ml) water into a blender or a food processor and pulse until smooth.
  2. Pour the blended strawberries into 10 popsicle molds (about 30 grams/ 1 oz each) - I used these popsicle molds. Place in the freezer for 1-2 hours. The longer you freeze it, the neater the layers will be.
  3. Prepare the blue layer by placing the blueberries, lemon juice and stevia into a blender or a food processor and pulse until smooth. Set aside.
  4. Prepare the white cheesecake layer. Spoon the cream cheese into a bowl. Add heavy whipping cream, powdered Erythritol, lemon juice, and vanilla. Using an electric mixer or a hand whisk, process until smooth.
  5. Spoon the white cheesecake layer (about 25 g/ 0.9 oz each) on top of the strawberry layer (use a spoon or a piping bag). Finally, top with the blueberry layer and place in the freezer for at least 4 hours, or until set. Dairy-free tip: Use coconut cream and coconut milk instead of cream cheese and heavy whipping cream.
  6. To easily remove the popsicles from the molds, I fill a pot, as tall as the popsicles, with warm (not hot) water and dip the popsicle molds in, for 15-20 seconds.
  7. Place the unmolded popsicles in ziploc bags and keep in the freezer for up to 6 months.
